The easiest way into composing is to write an extra part for a tune you already love. You already have the style, the time signature and the feel, so you only have to add one new character rather than build a whole universe from scratch.
Capture ideas the moment they arrive and judge them much later. Keep a recorder on your phone and sing or play anything that pops into your head. Most of it will be nothing, but you can't sort the good from the bad until it exists.
Constraints are what make you creative, not what limit you. Choosing a tune type up front narrows your options in a useful way, and the low-high-low-high shape of most four-parted tunes gives you a pattern to build inside.
